Night Shift Schedule: A Daily Routine for Sleep & Energy
Quick Answer: To plan around night shifts, fix your sleep window first and treat it as an appointment, put a proper meal before the shift and lighter food during it, schedule exercise and errands in your awake time, and decide in advance how you will switch your sleep back on days off. Keep the routine as consistent as your rota allows.
On a night shift, the usual advice about "morning routines" does not fit. Your day starts in the afternoon, and the biggest risk is not laziness: it is that everything else (errands, calls, daylight noise) eats into your sleep.
This is general planning information, not medical advice.
Start with sleep
Choose when you will sleep, and write it in your plan as an unmovable block. For many night workers that is soon after getting home, for around 7 to 9 hours. Other people split it, with a shorter sleep after the shift and another before work.
To make it work:
- Make the room dark and quiet. Blackout curtains or a sleep mask, and a phone on silent.
- Tell people. Let family and friends know when you are asleep so they do not call.
- Limit caffeine late in the shift. Many people stop several hours before they want to sleep.
The free Sleep Cycle Calculator works at any hour. Enter the time you want to wake up and it suggests bedtimes at the ends of 90-minute cycles.

| Time | Block |
|---|---|
| 08:00 | Finish shift, travel home safely |
| 08:45 | Light meal, wind down |
| 09:15 to 16:15 | Sleep |
| 16:30 | Wake, daylight if possible, drink water |
| 17:00 | Main meal |
| 17:45 | Exercise or errands |
| 19:00 | Personal time or study |
| 20:00 | Pack food, travel |
| 20:30 to 08:00 | Shift, with breaks |
Meals and energy
A common approach is a full meal before the shift, then lighter foods and snacks during it, and a small meal after. Heavy meals in the middle of the night can make some people sleepy, but needs vary, so notice what works for you.
Moving between nights and days off
Switching is the hardest part. Two options people use:
- Stay on nights. Keep a similar sleep time on days off, and accept less social time at the cost of an easier return to work.
- Switch back. After the last shift, take a short sleep, then go to bed at a normal hour that night. Get morning daylight the next day.
Choose the option before the rota arrives, not after. When the rota changes each week, a planner that can rebuild the day helps; with PlanBot you tell it today's shift and it builds sleep, meals and personal time around it. It is free on Android with 3 AI plans per day.
Make it part of life, not only of work
Shift work can make social time and study time feel impossible. Put them in the plan first, as appointments, and fit the rest around them. If you are studying for a qualification, even three focused hours in your awake time before the shift adds up over weeks.
If you struggle to sleep or feel unwell, speak to a doctor or your occupational health team.
